Don’t Just Move More. Move in More Ways.
Walking is excellent. So is strength training. But neither does everything. A large Harvard study suggests people whose weeks contain a wider variety of physical activities may have lower mortality risk — even when the total amount of exercise is similar.
The short answer
Should your movement week include more than one kind of activity?
Probably — but not because you need to collect sports. Walking is an excellent foundation. A large observational study suggests that people who regularly engaged in a wider variety of activities had lower mortality than people with the least variety, even after researchers adjusted for total activity. The practical lesson is not “do everything”. It is to build capability across more than one dimension: aerobic fitness, strength, balance, mobility and skill.
Keep the activity you enjoy. Add what it does not train.
Walking can be a brilliant way to build aerobic activity and routine. It does not maximally train every capability that supports healthy ageing. Variety should broaden your physical options, not make exercise complicated or turn a promising association into a personal prescription.

Notice what your current week trains, identify the biggest missing capability, add one sustainable activity and keep the parts that are working.
Walking is great. It isn’t everything.
We repeatedly hear:
Move more.
Walk more.
Get your steps.
All good advice. Walking is accessible, low-cost and easy to scale to different abilities. It can support cardiovascular fitness, mood, sleep and social connection. For many people, it is the best place to start.
But walking mainly asks the body to do one kind of job. Healthy ageing also asks us to preserve strength, balance, coordination, power, mobility and the ability to respond when circumstances change.
That raises an interesting question:
Is how many different ways we move also important?
A new study from researchers working with the Nurses’ Health Study and Health Professionals Follow-up Study suggests that it might be. It does not prove that collecting more exercise types makes a person live longer. It does offer a useful way to think about movement: how much you move matters, and the range of capabilities you practise may matter too.
What did the Harvard study actually do?
Han and colleagues analysed data from 111,467 men and women: 70,725 women from the Nurses’ Health Study and 40,742 men from the Health Professionals Follow-up Study. Participants were followed for more than 30 years, with leisure-time physical activity assessed repeatedly using questionnaires.
The researchers looked at activities including walking, jogging, running, cycling, lap swimming, rowing or callisthenics, tennis or squash, weight or resistance training and stair climbing. The cohorts also collected information about other movement and lifestyle factors in relevant periods.
Across approximately 2,431,318 person-years of follow-up, the researchers recorded 38,847 deaths. They then examined both individual activity levels and an activity variety score based on the number of different activities in which participants consistently engaged.
This is an important design detail. The study was not a short experiment in which one group was assigned walking and another group was assigned six different sports. It was a long-term analysis of what people reported doing and what happened to them over time.
The main result
Participants in the highest activity-variety group had a 19% lower all-cause mortality than participants in the lowest variety group after adjustment for total physical activity.
Cause-specific associations were also lower across several categories, ranging approximately from 13% to 41% depending on the cause. These are group-level associations from a cohort study, not guaranteed reductions in one person’s risk. They should not be read as a personal “19% longevity boost” or as proof that a particular weekly schedule will extend your life.
The interesting part is that the association remained after total activity was taken into account. It was not simply a case of “people who did six activities exercised more”. The pattern is compatible with the idea that different activities may train different physiological capabilities.
How much you move matters. This study suggests how many different ways you move may matter too.
Important: this was observational
The study did not randomly assign people to one type of exercise versus six types of exercise. Researchers observed long-term behaviour and adjusted for many factors, but an observational analysis cannot prove that variety itself caused the lower mortality.
People who do several activities may differ from people who do very little variety in ways that are difficult to remove completely. Possible residual differences include:
- health status;
- income and education;
- diet;
- social activity;
- motivation and confidence;
- access to facilities or outdoor space; and
- other lifestyle factors.
Physical activity was also self-reported. Questionnaires are useful for following large groups over decades, but they are not the same as continuously measuring every movement or its intensity.
This is where the Age Watchers principle matters: the right study depends on the question. A large prospective cohort can show a long-term association. It cannot answer the same causal question as a well-designed randomised trial.
CLAIM: “More exercise variety makes you live longer.”
CHECK: In two large prospective cohorts, greater activity variety was associated with 19% lower all-cause mortality after adjustment for total activity. The study was observational and used self-reported activity, so it cannot prove that variety caused the difference.
VERDICT: PROMISING ASSOCIATION. PRACTICALLY SENSIBLE. NOT PROOF OF CAUSATION.
The study population matters
The participants came from two long-running US health-professional cohorts and were predominantly white health professionals. That is a strength for consistent follow-up and detailed health information, but it limits how confidently the result can be generalised to every population.
Health professionals may differ from the wider public in education, income, healthcare access, health literacy, lifestyle and their ability to act on health advice. The very long follow-up is a strength. The limited diversity is a weakness. Both can be true.
The study is therefore best used as one useful piece of evidence, not as a universal exercise rule.
Why variety makes physiological sense
The researchers did not prove that variety works through any single mechanism. But different movement asks different things of the body, so a mixed programme has a plausible rationale.
- Walking, cycling and running primarily challenge cardiovascular fitness and endurance.
- Strength training challenges muscle, force production and bone loading.
- Balance work challenges stability and neuromuscular control.
- Racquet and ball sports can involve agility, reaction, coordination and changes of direction.
- Gardening may combine carrying, squatting, reaching, walking and light strength work.
This is not a claim that each activity has a guaranteed isolated benefit. It is a way to see why a movement portfolio can build broader physical capacity than repeating one narrow pattern alone.
One exercise cannot do everything
Someone may walk 10,000 steps every day and still have limited upper-body strength, balance, power or mobility. Another person may lift weights regularly but barely challenge their cardiovascular system. A third person may run and cycle but avoid the movements that require controlled balance or changes of direction.
Healthy ageing is not one physical capability. The body needs a portfolio.
Do not replace your foundation. Complete it.
The best next exercise may be the one your week currently does not contain. If walking is already consistent, strength may be the missing piece. If you lift regularly, some cardiovascular work or mobility may add more value than another set.
Build a movement portfolio
- Cardiovascular movement: brisk walking, hiking, cycling, swimming, jogging or dancing.
- Strength: weights, resistance bands, push-ups or regressions, squats, chair stands, carrying or gardening.
- Balance and mobility: tai chi, yoga, balance drills and controlled mobility work.
- Play and skill: tennis, badminton, table tennis, dancing, golf, hiking, gardening or other activities that involve coordination and enjoyment.
These categories overlap. One activity may cover several areas. You do not need four separate workouts.

The point of variety is not more administration.
Hiking may combine cardio, balance, leg strength and outdoor time. Tennis may combine cardio, agility, reaction and social connection. Gardening may combine strength, mobility, walking and purposeful activity.
The objective is:
More capability, not more exercise admin.
Variety can also make a routine more resilient. If your knees dislike running, cycling may be an alternative. If the weather is poor, strength work can happen indoors. If you want company, walking with someone may be more sustainable than a solitary workout.
Walking still did very well
This study should not undermine walking. In the analysis, higher walking levels were associated with approximately a 17% lower all-cause mortality compared with the lowest walking category; the pooled hazard ratio was 0.83.
Walking remains accessible, scalable and easy to sustain. It may be the activity that gets someone from no movement to regular movement, which is a meaningful health gain in itself.
CLAIM: “Walking isn’t enough.”
CHECK: Walking was strongly associated with lower mortality in this study and is an excellent form of physical activity. It does not maximally train every physical capability, so adding strength, balance or another appropriate activity may broaden the week.
VERDICT: WALKING IS AN EXCELLENT FOUNDATION. ADD WHAT IT DOES NOT GIVE YOU.
What about running?
Higher levels of jogging and running were associated with lower mortality in the study. But you do not need to run to age well.
For many people, brisk walking, cycling, swimming, wheeling, dancing or another moderate activity may be more appropriate. The best activity is one that matches your current capability and that you can repeat without creating an injury or recovery problem.
What about swimming?
Swimming was the one major activity in the analysis that did not show a statistically significant association with lower all-cause mortality. The pooled hazard ratio was approximately 1.01.
That does not mean swimming is useless. The result could reflect measurement limitations, who chooses swimming, the dose of activity, confounding or statistical variation. Swimming was associated with lower respiratory-disease mortality in the analysis, and other evidence supports it as valuable physical activity.
CLAIM: “Swimming is ineffective because this study did not show lower all-cause mortality.”
CHECK: The swimming estimate was not statistically significant for all-cause mortality in this analysis. That single observational result does not establish that swimming is ineffective or that anyone should abandon it.
VERDICT: ONE NULL RESULT IS NOT A VERDICT ON AN ACTIVITY.
Strength belongs in the plan
The study found that higher resistance-training levels were associated with lower mortality. The broader Age Watchers reason for including strength is function.
Strength supports muscle, bone, balance, mobility and independence. Current UK guidance says adults should include strengthening activities on at least two days per week, working within their ability. Chair stands, carrying, resistance bands, bodyweight exercises and weights can all be ways to begin.
Strength work does not need to mean a gym or a maximal lift. It should be challenging enough to build or maintain capacity, while being appropriate for the person doing it.

Balance becomes more important with age
UK guidance also recognises the importance of strength, balance and flexibility for older adults, particularly those at risk of falls. Tai chi, dance and appropriate balance practice are examples, but the exact choice should suit the person’s confidence, health and environment.
Do not wait until a fall occurs before valuing balance. If someone has repeated falls, significant dizziness, a neurological condition, severe osteoporosis or another relevant limitation, professional advice can help identify a safe starting point.
Power is the capability people forget
Strength is how much force you can produce. Power is how quickly you can produce it.
Real-life power includes getting out of a chair quickly, climbing stairs, recovering from a trip, catching yourself or moving across a road. Power often declines faster than maximal strength with age, which is one reason faster-intent resistance work may be useful for some adults.
That is not a prescription for explosive exercise. People should work within their capability and safety, and anyone with pain, major balance problems, recent injury or significant medical conditions should get appropriate guidance before substantially changing their training.
Variety may help adherence — but that is a plausible mechanism
Doing one activity indefinitely can become boring. A varied week may be easier to maintain when weather changes, motivation changes, friends participate or one activity temporarily becomes uncomfortable.
That is a sensible hypothesis, not something this study proved as the mechanism behind the mortality association.
Variety can also reduce single-activity dependence. If your entire movement plan is running and your Achilles becomes painful, your movement may suddenly become nothing. A broader portfolio might leave room for cycling, upper-body strength, swimming or mobility while the problem is appropriately managed.
Do not claim that cross-training prevents every injury. The principle is simpler:
Do not build your entire physical life around one movement.
But do not collect exercise like Pokémon
The study does not mean that Monday must be running, Tuesday swimming, Wednesday tennis, Thursday rowing, Friday CrossFit and Saturday hill climbing.
More variety is not automatically better if it creates fatigue, injury, poor recovery or an unsustainable schedule. If someone currently does no activity, variety is not the first problem. Movement is.
Consistency comes before variety.
Start with one. Build to a few.
If you are sedentary, start with one activity you can sustain, such as walking. Once that habit is established, add strength. Then consider balance, mobility or another enjoyable activity. The priority order is consistency before variety.
The UK guidelines already point this way
Current UK guidance is not built around collecting sports. It recommends regular aerobic activity, strengthening activities on at least two days per week and reducing prolonged sitting. For older adults, it also emphasises activities that maintain strength, balance and flexibility, where appropriate.
The UK Chief Medical Officers’ guidance makes an important point: the health gains are greatest when moving from no activity to some activity, and benefits continue to build as activity increases, often more slowly beyond around 150 minutes per week. If you do no physical activity, do some. If you do some, do a bit more.
The Harvard study adds an interesting longevity association on top of that guidance. It does not replace the guidance or create a new weekly target for the number of activities.
Find your movement gap
Ask:
What am I not doing?
- If you walk a lot, your gap might be strength.
- If you lift regularly, your gap might be cardiovascular activity.
- If you run and lift, your gap might be balance or mobility.
- If you do everything, your gap may be recovery.
The best next exercise may be the one your week currently does not contain. That does not mean you need to add it immediately or perform it every week. It means you can choose the next useful capability rather than automatically repeating what you already do well.
Look for the healthspan multipliers
Some activities pay back more than once.
- Walking with a friend may support cardiovascular activity, social connection, daylight and mental wellbeing.
- Strength training may support muscle, bone, balance and function.
- Tennis or dancing may support cardio, coordination, reaction and social connection.
- Gardening may support movement, mobility, purpose and time outdoors.
These are not promises that one activity prevents a disease. They are reminders to look for activities that fit real life and contribute to more than one part of a healthy week.

The Longevity Ladder lesson
Movement planning should not become a competition between easy, medium and hard. A more useful progression is capability-based:
- Starting: walk regularly, add one simple strength routine and introduce basic balance work if appropriate.
- Building: maintain aerobic activity, complete regular strength sessions and add another activity involving coordination or mobility.
- Maintaining: keep a mix that is enjoyable, progressive where suitable and recoverable enough to repeat.
These are examples, not a new product grading system. The exact plan should fit a member’s age, capability, preferences, health and goals.
Audit your movement week
This week, did you do something that challenged:
- heart and lungs?
- strength?
- balance?
- mobility?
- coordination or skill?
- something simply because you enjoy it?
You do not need six separate activities. Look for the biggest gap, then choose one thing to add.
Do not make exercise busier. Make it broader.
A simple movement week
This is an illustrative pattern, not a prescription:
- Monday: brisk walk and a short strength session.
- Tuesday: walking or ordinary daily movement.
- Wednesday: cycling, swimming or another cardiovascular activity.
- Thursday: strength and balance work.
- Friday: walk.
- Weekend: hiking, gardening, tennis, dancing or another enjoyable activity.
The exact activities do not matter. The pattern does: aerobic activity, strength, balance or mobility, and play. Adjust the amount and intensity to your circumstances.
The celebrity workout connection
Celebrity workout routines often emphasise extreme volume, specialist coaching and a schedule that is not comparable with ordinary life. Age Watchers should extract useful components rather than copy an entire programme.
One celebrity may run. Another may lift. Another may box. The sensible question is not “How do I imitate that person?” It is “Which component could fit my age, capability, preferences and goals?”
That is the useful connection to a future Celebrity Workout or Age Twin experience: learn from a component, not a fantasy schedule.
Measure. Understand. Improve. Maintain.
MEASURE.
Do not measure movement only in steps. Consider strength sessions, cardiovascular activity, balance work, different movement types and functional ability. Do not create an obsessive exercise-variety score.
UNDERSTAND.
Ask what physical capabilities your current routine trains and what it misses.
IMPROVE.
Add the missing capability gradually. Not ten new activities — one useful addition.
MAINTAIN.
Keep the activities you enjoy enough to continue. Variety should improve sustainability, not make exercise complicated.

What the study does — and does not — change
The Harvard study does not prove that collecting more exercise types will make you live longer. It does support an idea that makes physiological sense: a healthy body needs more than one kind of challenge.
Walk. Absolutely.
But also, where appropriate:
Push. Pull. Lift. Balance. Reach. Climb. React. Play.
You do not need a complicated programme. You need a week that asks your body to do more than the same thing repeatedly.
Keep the walking and add some strength. Keep the cycling and add balance. Keep the gym and go outside to play something. The aim is not more exercise administration. It is more physical capability.
MEASURE. UNDERSTAND. IMPROVE. MAINTAIN.
Don’t just move more. Build more capability.
